Reversing Prediabetes Without Starving Yourself

Prediabetes means your blood sugar is higher than normal but not yet in the diabetes range (HbA1c 5.7–6.4%). The good news: this is the best stage to turn things around — and you do not need to stop eating roti or rice.

Rule 1: Eat in the right order

Start your meal with vegetables or salad, then dal, paneer or other protein, and eat roti or rice last. Research shows this order can reduce after-meal sugar spikes significantly compared with eating carbohydrates first.

Rule 2: The Zenvya plate

  • Half the plate: vegetables (cooked or raw)
  • A quarter: protein — dal, chana, paneer, curd, eggs, fish
  • A quarter: grains — millet roti, brown rice, multigrain roti
  • A spoon of healthy fat: ghee, seeds or nuts

Rule 3: Movement snacks

A 10–15 minute walk after meals helps muscles absorb sugar. Even 2–3 minutes of squats or stair climbing every hour of sitting makes a difference. Add strength training twice a week — muscle is your biggest sugar sponge.

Rule 4: Sleep and stress

One night of poor sleep can make the body more insulin-resistant the next day. Aim for 7–8 hours and a regular bedtime. Chronic stress raises cortisol, which pushes sugar up — breathwork and prayer or meditation help.

What to track

  • HbA1c every 3 months
  • Fasting sugar and post-meal sugar
  • Waist circumference
  • Energy and cravings

Key takeaway

Small, steady changes — not starvation — bring sugar back to normal. Always consult your doctor before changing medicines.
